How to hit your protein goal without meal prep
I do not meal prep. I hit 130 to 150 grams of protein a day anyway. Here is exactly how, step by step.
Confession: I hate meal prep
Sunday meal prep is a second job I did not apply for. I already cook three different dinners every night for my family. Mine is plant-forward, my husband gets his, my son gets his. The idea of also prepping five days of my own food on Sunday makes me want to lie down.
So I stopped trying. And I still hit my protein number almost every day. Here is the system that replaced meal prep for me.
Rule 1: Repeat meals shamelessly
Variety is overrated when it comes to hitting a number. I eat the same breakfast every day: protein shake with almond milk, non negotiable. I rotate between about four lunches. Dinner is whatever the family eats, plus extra protein on my plate.
Decision fatigue kills more protein goals than anything else. Every choice you eliminate is energy saved for the choices that matter. Fewer options, more consistency.
This does not mean eating the same thing forever. It means having a default. When you do not know what to eat, the default handles it.
Rule 2: Graze on purpose
I am a grazer. I always have been. For years I tried to force myself into three square meals and it never stuck. So instead of fighting my nature, I made it work.
Purposeful grazing means protein every couple of hours, on purpose. String cheese at 10am. Greek yogurt at 2pm. A handful of almonds at 4pm. None of this is a "meal" in the traditional sense. All of it counts toward the number.
By dinner I am usually already at 90 grams without having cooked anything extra. Dinner just finishes the job.
Rule 3: Stock the grab and go
This is the real secret, and it is not glamorous. If protein is not in the fridge, it is not happening. Willpower does not beat an empty fridge. Ever.
My always-stocked list, the stuff that is in my kitchen right now:
- Protein powder. The backbone of the whole system. One shake is 25 grams in two minutes. I go through it constantly.
- Greek yogurt cups. 15 to 20 grams each. Zero thought required. Peel, eat, done.
- String cheese. 7 grams each. I eat two without thinking about it. The kids steal them too, so buy extra.
- Hard-boiled eggs. Boil a dozen when you remember. Six grams each. They sit there waiting for you all week.
- Cottage cheese cups. 14 grams each. Fruit on top if you are feeling fancy, straight from the cup if you are not.
- Deli turkey. Roll up four slices and eat them standing at the fridge. About 16 grams. We have all done it.
- Roasted chickpeas. Crunchy, portable, about 7 grams per handful. Buy them pre-roasted and skip the whole production.
- Almonds. 6 grams per handful. Not the highest, but they live in my purse and my car.
Rule 4: Protein first, always
Whatever you are eating, eat the protein part first. Chicken before rice. Eggs before toast. Burger before fries. This is the simplest habit in this entire post and it matters more than all the others combined.
Why does order matter? Because you fill up. If the protein goes first, you are guaranteed to get it in. If it goes last, the carbs and extras will crowd it out every single time. You will be full before you get to the good stuff.
I started doing this two years ago and it changed my numbers more than any other single change. Same food, different order, wildly different results.
A sample lazy day, with the math
Let me show you what this looks like in practice. No prep, no planning, just the system running.
7am: Protein shake with almond milk. 25g. Two minutes.
10am: Greek yogurt cup. 18g. Peeled the lid off.
12:30pm: Leftover chicken and rice from last night. 35g. Microwaved it.
3pm: Two string cheeses and a handful of almonds. 20g. Ate at my desk.
6:30pm: Family dinner, extra chicken on my plate. 38g. Cooked once, ate with everyone.
Total: 136g. Zero meal prep. Zero Sunday cooking marathon. Zero suffering.
What about eating out?
Same rules apply. Order the protein first in your head before you look at the menu. Grilled chicken, a burger without the bun guilt, eggs at breakfast. Restaurant portions are usually generous on protein anyway. You just have to eat it first before the bread basket does its damage.
The real secret (there is not one)
People always ask me for the trick. There is no trick. It is having protein within arm's reach all day and eating it before everything else.
The system is boring. Boring works. Exciting systems get abandoned by February. Boring systems are still running in October.
When the system breaks
Some days the system falls apart. You skip the shake, the fridge is empty, dinner is pizza. It happens. Here is what you do: nothing dramatic. Just get back on it at the next meal.
One bad day does not erase a good week. The moms who succeed are not the ones who never miss. They are the ones who miss and keep going anyway. Protein at the next meal. That is the whole recovery plan.
